Like 5 sets of easy bench, then just heavy hip thrusts. Kind of a throwaway extra day for me.
Lifts:
Squat: 460x1
Bench: 400x1
Deadlift: 575x1
OHP: 250x2
Weight: 180 lbs.

This lets me hit chest and arms 3x a week.
Everything else 2x a week. I can switch it up if i want to hit a different muscle group 3x a week instead of arms or chest.
Each muscle group gets 48 hours of rest so no overtraining even as a natty. This gave me the best results.
It's also Arnold Schwarzenegger's recommended routine for advanced lifters, although he trains everything 3x a week but this is only possible if you go to the gym twice a day 3x a week which is his famous split day routine.
This split is much more preferred than say a push/pull of full body imo because your muscles are all fresh. Instead of having tired shoulders after finishing bench press. And a full body routine is extremely taxing combing legs, chest, shoulders, back etc all together. You can also only do less exercises on a full body because you simply lack the energy to put it all in a single day.

Yeesh, that's an intense few sets of OHP.
For me:
2x7+ uneven chin-ups
2x AMRAP normal pull ups
5x8 BB rows
3x8 EZ bar curls
3x AMRAP hammer curls
and 3x wall sits for time for knee rehab
Was hoping I'd start on 1/2 ROM one armed chin-ups today (goal is full one armed by end of year), but I tried that earlier, and my tendons were NOT feeling it. Will see if I can work in some one armed holds at the top.

Off day today. Did OHP + cg Bench on Thursday so I’ll just share that workout since that’s what you’re doing today
OHP - 3 sets 6 cluster singles 20 seconds rest @ 88%
CG Bench - 2x3 @ 85%, amrap @ 85%
Pec Deck super set with reverse Pec Deck - 5x15
Smith machine JM presses - 4x8
V bar push downs - 3x15
OHP - 3 sets 6 cluster singles 20 seconds rest @ 88%

But the 3x3 is starting to get a lot closer to the true 90%+ range.
